Cold exposure and cryotherapy: separating the recovery benefits from the overhyped claims
Ice baths and cryo chambers have real, specific evidence for some outcomes and notably weaker evidence for others often claimed.
Cold water immersion has reasonably consistent evidence for reducing perceived muscle soreness after intense exercise, and some studies show modest reductions in inflammatory markers post-exercise — a real, replicated effect that's the basis for its long-standing use in athletic recovery protocols.
Where the evidence gets considerably weaker is for muscle growth and strength adaptation specifically: several studies have found that regular post-workout cold immersion can actually blunt the muscle protein synthesis and hypertrophy response to resistance training, likely by dampening the inflammatory signaling that's part of the adaptation process the body needs — meaning athletes training primarily for strength or muscle gain may want to avoid cold immersion immediately after those specific sessions, even though it can help perceived recovery.
Broader claims around cold exposure and general longevity, metabolic rate, or immune function have thinner human evidence than the recovery-specific research — much of what circulates in wellness media extrapolates from small studies or animal research further than the current data supports. The recovery-and-soreness use case has the most solid ground; the more expansive longevity claims deserve more skepticism.
