Direct comparison trials between high-intensity interval training and moderate-intensity steady-state cardio, matched for total energy expenditure or time, generally find comparable fat loss outcomes between the two — the popular claim that HIIT burns dramatically more fat per session, independent of total work done, isn't strongly supported when studies control for total calories burned.
Where HIIT does show a real, replicated advantage is time efficiency: comparable fitness and body composition outcomes can often be achieved in meaningfully less total training time with HIIT, which is a genuine practical benefit for time-constrained individuals even if the per-minute physiological advantage is smaller than marketing suggests. There's also modest evidence for a small 'afterburn' effect (excess post-exercise oxygen consumption) that's somewhat larger after HIIT, though its contribution to total fat loss over weeks is smaller than often claimed.
The more decisive factor across the research than intensity choice specifically is adherence — the training approach someone will actually sustain consistently over months tends to outperform a theoretically superior protocol that gets abandoned after three weeks, which is a practical argument for choosing based on preference and sustainability rather than chasing marginal physiological differences.
